String a Superband or bungee cord horizontally between two squat rack uprights at approximately cheek/nose height.
Execution
- 1Stand at one end of the rope in boxing stance
- 2Throw a jab-cross, then slip under the rope by bending the knees, sliding to the other side
- 3Rise on the far side and throw another jab-cross
- 4Slip back under to the original side and repeat continuously
- 5Maintain a steady rhythm rather than rushing the slips
Key cues
- Bend the knees to drop under, not the waist
- Keep eyes forward and up, not looking down at the rope
- Touching the rope is instant feedback that your depth or timing is off
- Stay in rhythm — this is a flow drill, not isolated reps
- Keep guard hands up during every transition
Common faults
- Bending at the waist, which develops poor slip mechanics
- Dropping too deep and wasting energy or losing balance
- Losing rhythm and turning it into isolated stop-start reps
- Guard dropping while concentrating on the rope
- Rope height set too easy or too hard for current skill level
Tweaks
- Lower rope height as skill improves for a harder challenge
- Add combination punches of varying length before each slip
- Layer in lateral footwork movement along the rope's length
