Barbell Back Squat - Pause Squat

A standard back squat with a 2-5 second active pause at the bottom position. Removes the stretch reflex, builds positional strength and confidence in the hole, and exposes technical weaknesses.

Contraindications

High time-under-tension at depth increases knee/hip joint stress — not for those with acute joint pain in deep flexion.

Setup

Set up identically to a normal high-bar or low-bar squat.

Execution

  1. 1Descend under control to full depth
  2. 2Pause 2-5 seconds while maintaining full-body tension (active pause, not resting)
  3. 3Keep quads, glutes, and core engaged throughout the pause
  4. 4Drive up explosively out of the static position
  5. 5Stand to lockout

Key cues

  • Stay tight, don't relax in the hole
  • Active pause — keep pushing feet into the floor
  • No bounce, no rocking
  • Brace hard before the pause and hold it
  • Explode up from a dead stop

Common faults

  • Passive/relaxed pause that loses tension
  • Rocking or bouncing to escape the pause
  • Losing the brace/exhaling air during the hold
  • Rounding the lower back during the pause
  • Rushing the pause duration

Tweaks

  • Vary pause length from 1-5 seconds
  • Combine with lighter loads (60-75% 1RM)
  • Use for the last rep of each set only for advanced trainees
