Reps

Rest
1 min
Contraindications
None significant; monitor cardiovascular strain in deconditioned athletes.Setup

Execution
- 1Move continuously for the full 3 minutes — never plant flat-footed for long
- 2Rotate through combos, footwork, feints, and defense across the round
- 3Maintain guard position between combinations
- 4Breathe rhythmically, exhaling on strikes
- 5Use the full minute of rest to actively recover, not collapse
Key cues
- Move your feet the entire round
- Never stop punching-thinking, even between combos
- Pace yourself — round 1 should feel like round 6
- Hands up during every second of the round
- Full recovery breathing during the rest minute
Common faults
- Going all-out in round 1 and fading by round 3
- Standing still between combinations
- Dropping the guard when tired
- Rest minute becomes total collapse instead of active recovery
- Losing technique quality as fatigue sets in
Tweaks
- Shorten to 2-min or 1-min rounds for higher intensity work
- Add a specific technical focus each round (footwork only, defense only, power only)
- Extend to 12 rounds to simulate a full pro fight
Progressions
Muscles
Primary: Cardiovascular System, Shoulders, Legs
Secondary: Core, Calves
Notes
Standard amateur/pro round timing is 3min work / 1min rest. For beginners, use 2min work / 1min rest. Six rounds replicates a full amateur bout length.
