Contraindications
None significant; intensity should match conditioning level.Setup
Boxing stance at the bag, fully warmed up with technical work beforehand.
Execution
- 1Move continuously around the bag, throwing any combination that feels natural
- 2Mix punches, defense, footwork, and (if applicable) kicks/knees freely
- 3React to the bag's movement as if it were a live opponent
- 4Maintain guard discipline even while improvising
- 5Push output intensity higher than the technical rounds preceding it
Key cues
- Let it flow — don't overthink the next combo
- Move your feet the entire round
- Keep hands up between combinations
- React to the bag swinging back like it's a real opponent countering
- Push the pace — this is the conditioning payoff round
Common faults
- Reverting to only one favorite combo repeatedly
- Standing still and just trading static combos
- Losing all technique in the name of intensity
- Ignoring defense entirely during freestyle output
- Not moving around the bag, staying planted in one spot
Tweaks
- Add a live command element (partner or app calls out combos randomly)
- Alternate freestyle rounds with defense-only freestyle rounds
- Increase round length as conditioning improves

Secondary: Legs, Obliques
Notes
Save freestyle for the back half of a session once technical patterns are grooved — this is where fight-specific adaptation actually occurs.
