Reps

Contraindications

None significant.

Setup

Open floor space, no equipment; optionally mark a center point to circle around.

Execution

  1. 1Push off the back leg to move forward; push off the front leg to move backward
  2. 2Move laterally by pushing off the opposite leg from the direction of travel, without crossing feet
  3. 3Pivot on the lead foot, rotating the rear foot around it to change angle
  4. 4Combine forward/backward/lateral movement with pivoting in a continuous flow
  5. 5Add punches once the footwork pattern feels automatic

Key cues

  • Stay on the balls of the feet, absorb impact softly
  • Never cross your feet
  • Push off the correct leg for each direction
  • Don't come up too high or squat too low on pivots
  • Keep the base stance width consistent throughout

Common faults

  • Crossing the feet during lateral movement
  • Bouncing flat-footed instead of staying light
  • Losing stance width and becoming too narrow or too wide
  • Pivoting from the waist instead of the hips/feet
  • Rushing through steps before mastering each one

Tweaks

  • Add a agility ladder on the floor to enforce foot placement
  • Increase speed once patterns are grooved
  • Add shadow punches at each stopping point

Progressions

Muscles

Primary: Calves, Glutes, Quadriceps

Secondary: Core, Hip Adductors
