Demo: Exercise Library

Sets

3

Reps

10-12 steps per leg

Rest

1:15

Contraindications

Requires space and dynamic balance — those with balance impairments or acute knee pain should start with static split squats.

Setup

Stand tall, optionally holding dumbbells at the sides.

Execution

  1. 1Step forward into a long stride
  2. 2Lower the back knee toward the floor, front knee over the ankle
  3. 3Drive through the front heel to stand and step through
  4. 4Continue alternating legs moving forward
  5. 5Keep torso upright throughout

Key cues

  • Big step forward
  • Front knee tracks over the ankle, not past the toes excessively
  • Chest up, core braced
  • Drive through the front heel
  • Control the descent every rep

Common faults

  • Steps too short, causing knee to shoot forward
  • Torso leaning forward
  • Knee valgus on the front leg
  • Back knee slamming the ground
  • Losing balance between steps

Tweaks

  • Hold dumbbells overhead for core challenge
  • Add a torso twist toward the front leg each step
  • Try a weighted vest for loaded conditioning

Regressions

Progressions

Muscles

Primary: Quadriceps, Gluteus Maximus

Secondary: Hamstrings, Calves, Core

Notes

One of the most universally programmed unilateral movements across S&C, physique, and athletic training contexts.
