Reps
8-10 per side
Rest

Contraindications
Same knee/hip flexibility demands as bodyweight version, with added load stress — build up gradually.Setup
Rear foot elevated on a bench, dumbbells held at the sides by the front foot's heel line.
Execution
- 1Keep dumbbells at the sides, arms relaxed but controlled
- 2Descend straight down through the front leg
- 3Maintain 90% weight on the front leg
- 4Reach comfortable depth
- 5Drive through the front foot to stand
Key cues
- Dumbbells stay near the heel line
- 90% weight through the front leg
- Squat straight down
- Chest up
- Control the descent
Common faults
- See-saw weight shift to the back leg
- Dumbbells swinging forward, pulling torso with them
- Front knee caving in
- Insufficient depth
- Losing balance under heavier load
Tweaks
- Hold a single dumbbell goblet-style for a core-demand variant
- Try offset loading (one DB) for added stability challenge
- Progress toward front-rack BSS for even more core demand
Regressions
Muscles
Primary: Quadriceps, Gluteus Maximus
Secondary: Hamstrings, Adductors, Core
Notes
The most commonly programmed loaded variation of the BSS in hypertrophy and athletic performance programs.
