Contraindications
Acute hip impingement or labral tears — work in pain-free range only.Setup
Sit on the floor. Front leg bent 90/90 (hip and knee both at 90 degrees) in front of you, back leg bent 90/90 behind you, shin roughly parallel to the front shin.
Execution
- 1Keep both knees near the ground and torso tall
- 2Rotate hips to swing both legs to the mirrored 90/90 position on the opposite side
- 3Try to keep both knees down and lead with control, not momentum
- 4Pause briefly in each 90/90 before switching again
Key cues
- Lift the chest, don't collapse forward
- Move slow — this is not a scramble
- Try to keep both knees glued to the floor
- Breathe through the stretch, especially at end range
Common faults
- Using hands to yank the body around instead of hip rotation
- Letting the back round to compensate for tight hips
- Rushing the switch and skipping the static 90/90 hold
- Lifting the front knee off the ground to cheat range
Tweaks
- Add a forward fold at each 90/90 (modified pigeon) for glute stretch
- Add isometric holds of the lifted leg for hip control
- Progress to hands-free switches for balance demand
- Add heel clicks / lifts for hip flexor activation
