90/90 Hip Transition

A seated hip-mobility flow moving between mirrored 90/90 positions — one leg externally rotated in front, the other internally rotated behind — switching sides by lifting and rotating through the hips. A cornerstone FRC/mobility-flow drill.

Contraindications

Avoid with hip impingement; use hands for support if pinching occurs.

Setup

Sit with one leg bent 90 degrees in front (externally rotated) and the other bent 90 degrees behind (internally rotated), hands on the floor for support.

Execution

  1. 1Keep the chest tall and drive the back leg's knee up and off the ground
  2. 2Rotate through the hips, swinging the legs to switch which is in front and which is behind
  3. 3Land in the mirrored 90/90 position on the other side
  4. 4Use the hands lightly for support early on, working toward hands-free control
  5. 5Continue switching sides for the prescribed reps, moving slowly and with control

Key cues

  • Keep the chest tall, resist leaning back
  • Drive the rotation from the hip joint, not the lower back
  • Keep both knees near 90 degrees at each end position
  • Move slow — this is a controlled mobility drill, not a fast transition

Common faults

  • Leaning back excessively instead of keeping the chest upright
  • Using momentum/hands to muscle through the switch instead of hip control
  • Losing the 90-degree angles at either end position
  • Rushing before earning hip control, causing pinching discomfort

Tweaks

  • Practice the front leg's internal/external rotation in isolation first
  • Remove hand support once comfortable for a harder core challenge
  • Add a forward fold over the front leg (modified pigeon stretch) between switches
