MobilityBWMat

Sets

Reps
5 per side
Rest
30s
Contraindications
Knee pain in deep lunge — use padding or shorten stance.Setup
Step into a long lunge, back knee down or up, front foot flat.
Execution
- 1Sink hips forward to stretch the back leg hip flexor
- 2Place both hands inside the front foot, straighten the front leg for a hamstring stretch
- 3Return to the lunge and rotate the torso, reaching the inside arm to the ceiling
- 4Follow the hand with your eyes to maximize thoracic rotation
- 5Repeat the full sequence for reps before switching sides
Key cues
- Squeeze the glute of the back leg in the lunge
- Push the hip forward, not just the chest
- Rotate from the mid-back, not the low back
- Keep the front knee stacked over the ankle
Common faults
- Letting the front knee cave inward
- Rotating from the lumbar spine instead of thoracic
- Rushing through each position without a real stretch
- Back knee slamming the ground
Tweaks
- Elevate the back foot on a bench for more hip flexor stretch
- Add a reach-through (thread the needle) instead of rotation for variety
- Pause 3-5 seconds in each sub-position for a longer stretch dose
Regressions
Muscles
Primary: Hip Flexors, Hamstrings, Thoracic Spine
Secondary: Adductors, Glutes
Notes
One of the most time-efficient full-body warmup drills — hits hips, hamstrings, and t-spine in one sequence.
