Sets

3

Reps

6-8 per side

Rest

45s

Contraindications

None significant; use very light loads to start.

Setup

Place a light plate or small dumbbell flat on the low back. Start on hands and knees.

Execution

  1. 1Brace the core before extending any limb
  2. 2Extend the opposite arm and leg while keeping the weight balanced on the back
  3. 3Any wobble or fall of the weight signals a form breakdown
  4. 4Hold briefly at full extension
  5. 5Return with control and switch sides

Key cues

  • Keep the plate from falling — that's your feedback
  • Move slow enough that nothing shifts
  • Level hips and shoulders throughout
  • Reach long, not high

Common faults

  • Weight falling off due to hip rotation
  • Rushing the movement to compensate for balance
  • Low back arching under the added visual pressure to move fast
  • Uneven arm and leg extension speed

Tweaks

  • Start with a very light plate and progress weight slowly
  • Add a pause at full extension
  • Combine with a band for double the feedback loop

Regressions

Muscles

Primary: Erector Spinae, Transverse Abdominis, Glutes

Secondary: Obliques, Shoulders

Notes

ANTI-ROTATION + ANTI-EXTENSION, advanced feedback-based variant.
