CROSSFIT-SPECIFIC MOVEMENT — not a strength-training substitute for a strict pull-up. Uses a whip-like hip-and-leg drive to generate momentum, allowing far higher volume in a shorter time. Used almost exclusively in CrossFit metcons for time/rep efficiency, not as a strength-building tool.

Contraindications
Not recommended for lifters chasing pure strength/hypertrophy — reserve strict pull-up work for that goal. Higher shoulder injury risk if attempted without a strict pull-up base.Setup
Hang from the bar with an active grip. Begin a rhythmic hip swing (the 'kip') to build momentum before initiating the pull.
Execution
- 1Initiate a hollow-to-arch hip swing to build momentum
- 2Time the pull to coincide with the peak of the upward kip
- 3Pull the chin/chest to the bar using the momentum plus arm pull
- 4Whip back down into the next kip cycle without pausing at full extension
Key cues
- Timing beats raw pulling strength here
- Hollow body on the backswing, arch on the drive
- Let the hips do the work, arms finish the rep
- Maintain rhythm across the set — don't muscle every rep
Common faults
- Attempting kipping before establishing strict pull-up strength (CrossFit and most reputable coaches recommend 8-10+ strict pull-ups first)
- Excessive shoulder strain from poor kip timing
- Using kipping as a substitute for genuine strength work outside of WOD contexts
- Losing the hollow/arch shape, turning the kip into an uncontrolled flail
