Contraindications

Regress to KB deadlift if acute low back pain is present. Interval structures accelerate fatigue-driven form breakdown — cap volume and choose bell size conservatively.

Setup

KB one foot in front, hinge back, grip the horns with both hands, hike the bell back to begin.

Execution

  1. 1Drive hips forward aggressively to snap the bell up to chest height
  2. 2Guide the bell back down with a hinge, not a squat
  3. 3Repeat for the prescribed interval structure (Tabata 20 sec on/10 off, EMOM reps per minute, or a ladder scheme)
  4. 4Maintain crisp hip-drive mechanics throughout — reduce reps if form degrades
  5. 5Rest per the chosen protocol's structure

Key cues

  • Hips snap, arms are just ropes
  • Vertical forearm at the top of the swing
  • Hinge don't squat on the way down
  • Reduce reps before sacrificing form under fatigue

Common faults

  • Squatting the swing instead of hinging (using knees, not hips)
  • Using arms to muscle the bell up instead of hip drive
  • Letting form degrade badly as interval fatigue accumulates
  • Choosing too heavy a bell for the interval's rep demand

Tweaks

  • Tabata: 20 sec max-effort swings / 10 sec rest x 8 rounds
  • EMOM: 10-20 reps at the top of every minute for 10-20 minutes
  • Ladder: 10-15-20-15-10 reps with rest equal to work time between rungs
