MobilityBW
Unloaded lateral squat shifting weight fully onto one bent leg while the other extends straight, opening the hips, groin, and ankles through a large range of motion. Used as mobility work rather than a strength movement here.

Reps
6-8 per side
Rest
30s
Contraindications
Groin strain history — go slow and reduce range initially.Setup
Stand with a wide stance, toes turned out slightly.
Execution
- 1Shift weight onto one leg, sitting the hips down and back over the bent knee
- 2Extend the opposite leg straight, foot flat or heel-up depending on ankle mobility
- 3Keep the chest tall and both feet in contact with the floor
- 4Shift smoothly side to side, pausing at the bottom of each rep
Key cues
- Sit down and back into the working hip
- Keep the straight leg's foot flat if possible
- Chest stays tall, don't collapse forward
- Drive through the whole foot on the bent-knee side
Common faults
- Bent knee collapsing inward
- Rounding forward instead of sitting back
- Losing balance because of tight ankles — regress range
- Bouncing instead of controlling the descent
Tweaks
- Hold onto a support (rack, pole) to reduce balance demand
- Elevate heels slightly on a wedge if ankle mobility limits depth
- Add a pause of 2-3 seconds at the bottom of each side
Muscles
Primary: Adductors, Glutes, Hip Rotators
Secondary: Ankle Complex, Quads
Notes
Do unloaded here for mobility; add a goblet-held KB or DB later to make it a strength movement.
